ADDENDUM: If you're reading this and it's already past January 1st, you can still "buy-in" to the 30-Day Paleo Challenge. Just start today, right now, and go for 30 days straight. It's that easy. So don't let the fact that you missed the start date stop you. Join in the fun. Start posting to comments about how your eating and cooking are going, any questions you have, etc.

Starting January 1st, any and all readers of this blog (whether members of the gym or not) are strongly encouraged to join us in the Black Box 30-Day Paleo Challenge.

The idea is behind this challenge is to encourage everyone to go strict paleo for 30 days straight, no cheats (planned or unplanned). What a "strict paleo" diet does or does not include can be debated on its subtler points (and we're happy to answer those questions), but the basics you need to know are the following:

ENCOURAGED FOODS: meats (preferably grass-fed), poultry (preferably pastured), fresh fish & seafood (preferably wild), eggs (preferably pastured or at least omega-3 fortified), vegetables, fresh fruit (& limited dried fruit), nuts & seeds (preferably raw and unsalted). (The organic versions of these foods will allow you to avoid pesticide residue.)

FOODS TO EAT IN MODERATION: minimally processed oils & animal fats (e.g., olive, avocado, walnut, coconut, lard, beef tallow--be aware that some of these are not meant for high-heat cooking but should be used raw) black coffee, tea, wine, beer, spirits, dried fruits (no more than 2 oz./day), nuts mixed with dried & fresh fruits (no more than 4 oz. nuts & 2 oz. dried fruit).

FOODS TO AVOID: dairy (e.g., milk, cheese, yogurt, butter, whey protein powder), legumes (i.e., beans, lentils, chickpeas, soy & soy products, peanuts, green beans, peas), cereal grains & cereal grainlike seeds (e.g., corn, wheat, wheat germ, barley, oats, rye, rice, corn, buckwheat, quinoa, amaranth), starchy vegetables (e.g., starchy tubers, potatoes, sweet potatoes), salt-containing foods (e.g., commercial salad dressings & condiments), fatty meats, soft drinks & fruit juices, sweets (i.e., candy, honey, sugars [sucrose, molasses, high fructose corn syrup, fructose, agave nectar]), diet sodas, refined vegetable oils (especially corn, soy, & canola), foods containing artificial sweeteners, chemical food additives.

OK, so the next question is, what are the rules of this challenge? Well, that's kind of up to you. While I think you'll get the most benefit from going strict for 30 days (you need at least that much time to notice the changes in how you look, feel, and perform), we're not trying to exclude anyone from partaking in the challenge. So if you want to do "moo-paleo" (i.e., paleo plus dairy), we still want to hear from you. If you're just cutting out grains, we want to know how it's going. If you're giving up dairy but still eating dessert, don't be afraid to chime in. Some people thrive on a black-or-white approach, others need to baby-step their way into better eating strategies.

If you're already paleo, what's in this challenge for you? Plenty. When was the last time you tried a new type of meat or a new way of preparing a vegetable? Can you dial in your diet even further by shifting towards more grass-fed beef while cutting out the occasional lunch meat? Perhaps experiment with a low-carb or very-low-carb paleo approach to see if your energy levels change? Or play with your macronutrient ratios, a la the Zone and see what happens (whether weighing and measuring or simply eyeballing)? We want to hear from high-level paleo people such as yourself--you'll serve as great inspiration to the paleo noobs, believe it or not.

Wherever you are, if you find yourself making an unplanned cheat, do your best to shake off the mistake and get back on track. Don't let black-or-white thinking let you jump completely off the rails. Use the support of our virtual (and real-life) communities to get you through the rough spots. However you proceed with this challenge, if you choose to accept it, just be honest with yourself and track what you eat.

I highly encourage food journaling, where you either photograph or write down everything you eat. Do it on a blog. Do it in a composition notebook. Do it in a word doc on your computer. Private or public is up to you. But take the time to journal your food intake and reflect on how you feel physically, mentally, crossfit-performance-wise, and just generally.

Not only that, try cooking (more often, or for the first time). Try new types of foods, herbs,and spices. Try new restaurants (although beware of hidden ingredients--ask your server when unsure). The more you share these discoveries on the blog with others partaking of the challenge, the more we can help one another find the joy in this endeavor, rather than focus on the deprivation.

Check in with the blog every day. I'll be posting paleo-related links Monday through Friday (don't worry, I'll still have exercise/fitness links, too) that you should consider required reading. I'll try my best each day to have a range of links for newbie, intermediate, and advanced paleo people.

Whether you're looking for body composition changes or not, I'd strongly suggest a before-and-after photo session where you're shirtless (guys) or in a sports bra (ladies). No one has to see these photos but you. The power of said photos is that you see yourself every day, and it's near impossible for you to notice body comp changes because of that. So take some photos with back, side, and front views. Shoot both before and after shots in the same clothing and under the same lighting and in the same location so that you can best see the differences.

So if you're in, please declare your intentions in the comments on this post. Let us know if you're going strict or partial, but decide what you're going to do and stick to your guns!

Lastly, I'd like to encourage some real-world group activities during the month (and perhaps at the end of the 30 days to celebrate). I'll leave that up to you guys to discuss in comments here and throughout the month via blog comments since so much of this challenge has been reader-driven. PLEASE NOTE that because we only have 2 rowers and each person's 5K will take approximately 20 minutes, I'm planning to run the 11am, noon, and 1pm WOD classes to facilitate usage of the rowers.

Whenever a member shows up, they should report to me so that I may add their name to my list. As rowers become free, I'll be sequencing who goes next based on that list.

Class will still have a structured warm-up/skillwork component along with a finisher, but these will be staggered along with the rowing to get people through in a timely fashion and keep the rowers in use at all times.

New Year's Challenge: Get A Pull-Up
(One Challenge of Many)

There are a plenty of other theories on how to get a pull-up. We're not interested in any of them. Instead, we challenge you to do 2500 assistance-band pull-ups in a six-month period. Do this and if you do not have an unassisted, full range-of-motion pull-up within those six months, we'll pay you a nickel for each of your 2500 attempts ($125). We don't expect to lose money on this deal.

Start when you're ready. Post each day as follows:

(BP = n + m)

· n is the total number of band pull-ups you did prior to that day

· m is the total number of band pull-ups you do that day

So, your first five postings may look like this

(BP = 0 + 20 = 20)

(BP = 20 + 55 = 75)

(BP = 75 + 20 = 95)

(BP = 95 + 20= 115)

(BP = 115 + 45 = 160)

On days when there are no pull-ups in the WOD, n will be 20, assuming you do 10 at the beginning and another 10 at the end of class. On other days, n will be higher; since you can also count whatever band pull-ups you did during the WOD.

It doesn't matter how thick the bands are. Switch to smaller bands when you are able, but the details don't matter and don't need to be posted.

If you show up three days per week on average, you should end up doing about 100 band pull-ups per week (3 x 20 in practice plus whatever comes up in the WOD's). In six months, you will do 2500 band pull-ups, assuming it takes that long. If you get to 2500 within six months of when you start this challenge, and you do not have a pull-up, we'll pay you $125 (provided you have been posting your numbers regularly).

Gillian Mounsey's Fundamentals of Gymnastics Workshop at CrossFit NYC

The workshop will be offered over four consecutive weeks:

January 23, 30; February 6, 13 - 8:30-10:00 AM

Synopsis:

This four-part activity-based workshop is designed to improve performance and basic gymnastics skills. Participants will gain a better knowledge of basic gymnastics exercise as well as how to teach and scale appropriately to ensure safety and maximize results. Focus is on core strengthening, injury prevention, and improved performance through practice and mastery of bodyweight movement.

The workshop is divided into 4 distinct 90-minute sessions. Each session contains a short lecture followed by practical application (movement) and a Q&A specific to the covered material. The final session will address programming, incorporating gymnastics skills into workouts, and a review of teaching cues and spotting. The last session will run for 2.5 hours.

Attendees should dress in proper workout attire and bring a towel, notebook, and pen. Activity is fairly strenuous - adequate rest is recommended prior to the day of the workshop.

I told Kevin "Torch" Williams, one of our trainers, top athletes, and our operations manager out at CFBK, that as soon as he got the official word that he'd been accepted for OCS, I wanted him to let me know. I also asked that he write something up about his experiences for the blog. He was kind enough to do so, and he wrote something very special in my opinion. Without further ado, Torch, in his own words:

As many of you know, for the past several months I have been an active applicant to the USMC Officer Program. Yesterday, I received word that I have been selected to attend OCC 203 which requires me to report to Officer Candidates School in Quantico, VA mid-January. This decision was not an easy one to reach, nor the process a simple one to complete, but I am confident it is the right course. Accordingly, I will unfortunately be unable to continue in my capacities as a staff trainer and manager here at the Black Box into the New Year.

The past 2+ years I have spent at CrossFit NYC, along with a year and a half as a trainer and 9 months as a manager have been fantastic. I have said for a long time that if not for the Black Box, I'd have packed up and left NYC long ago. The community here has been a wonderful thing to be a part of and it has been, to say the least, a privilege to be trusted to coach and help shape the direction the community is going. I've gotten to watch several members grow into formidable athletes. I've gotten the pleasure of watching every day people take down personal goals and prove to themselves that they are stronger than they thought. And I've had the personal edification of developing into the athlete I am today -- something I'm not certain would have happened anywhere else.

I'm thankful for the community for allowing me to be part of it. To the owners (Hari, Court, Josh) for hiring me and trusting me with the "red headed step-child" that is CFBK and giving me the best job I've had to date. To my fellow trainers; past, present, and the new guard. And lastly, I'm thankful for the members of the Black Box, who have been a source of constant guidance, inspiration, and strength for me through what has been, to put it lightly, a formative and extremely important period in my life. I will endeavor to do everyone proud, and will strive to not be a stranger.

Many in the CrossFit community were affected by the tragic shootings at Fort Hood, but none as directly as one of our affiliates, Lumberjack Crossfit. From that affiliate, four members were killed and eleven were wounded.

CrossFit has launched a hero WOD fundraiser for our four fallen soldiers. The CrossFit community is asking affiliates and individuals to do two things: participate in the workout (as a display of solidarity with Lumberjack CrossFit) and to reach out to family, friends, and strangers to donate whatever you can.

With the help of the CrossFit community, we can assist the men and women at Ft. Hood and Lumberjack CrossFit to raise money for the families of the fallen, and the future needs of the approximately 30 wounded.

The long-term needs of these families and the wounded are significant; many of the wounded are still in intensive care. Most will not fully recover from being shot multiple times at near point blank range with a .357.

Our community clearly has the ability and commitment to make a difference for these folks. Please come out today and show your support by registering as a fundraiser now.

Complete 32 intervals of 20 seconds of work followed by ten seconds of rest where the first 8 intervals are supine ring rows, the second 8 are box jumps, the third 8 intervals are handstand push-ups, and finally, the last 8 intervals are hand-to-hand kettlebell swings. There is no rest between exercises.

CrossFit Generations: mother (Kathy) and daughter (Elizabeth). Elizabeth is a member here at the Black Box and told her mom about CrossFit. So Kathy tried out CF at CrossFit NoHo in North Hollywood, CA and got as hooked as Elizabeth is. Elizabeth's a full-time yoga instructor but her mom also teaches it part-time herself and they've even taught a couple of retreats together.
